Magnesium and Food: Why Eating Healthy Isn’t Enough

Most people assume that eating a balanced diet covers their nutritional bases. For many nutrients, that logic holds up. For magnesium, it often doesn’t.

Magnesium is involved in more than 300 biochemical processes in the body, including energy production, muscle function, nerve signaling, blood sugar regulation, and sleep. (1) It is one of the most biologically active minerals humans need. And while severe magnesium deficiency is relatively uncommon in otherwise healthy adults, low magnesium intake is surprisingly common, even among people who try to eat well.

Understanding why takes a closer look at where our food comes from and what has changed.

The Gap Between What You Eat and What You Actually Get

The Recommended Dietary Allowance for magnesium is approximately 420 mg per day for men over 50 and 320 mg per day for women over 50. (1) For younger adults, the targets are similar.

The foods traditionally associated with healthy magnesium intake include leafy greens, nuts, seeds, legumes, and whole grains. These are still good choices. The challenge is that getting enough magnesium from food alone is not always as simple as it sounds.

Some research suggests that the magnesium content of certain crops may be lower today than it was several decades ago. (2) Researchers believe a combination of factors may contribute, including changes in soil quality, modern agricultural practices, and the development of higher-yield crop varieties. While scientists continue to debate the exact impact of each factor, the result may be that some foods provide fewer minerals than many people assume.

This means that even people eating the recommended five to seven servings of fruits and vegetables per day may still fall short.

Processed Foods Make the Problem Worse

For most Americans, the diet doesn’t even start from a place of abundant whole foods. Processed grains, packaged snacks, refined oils, and fast food make up a significant share of daily caloric intake. These foods contribute very little magnesium.

Refining grains for bread, pasta, and cereals strips away the bran and germ, removing an estimated 80 to 95 percent of the magnesium originally present. Processing seeds and nuts into oils removes the magnesium almost entirely. As one comparison illustrates, dried safflower seeds contain roughly 100 mg of magnesium per ounce. Safflower oil contains none. (3)

National dietary surveys consistently show that many Americans consume less magnesium than recommended. (1) While the degree of shortfall varies from person to person, inadequate magnesium intake remains a widespread nutritional concern.

How to Recognize the Signs

One challenge with magnesium deficiency is that standard blood tests often miss it. Less than one percent of the body’s total magnesium is in the bloodstream. The rest is stored in bones and soft tissue, which routine lab work doesn’t measure. (4)

This means symptoms are often the most reliable early signal.

Magnesium deficiency can cause symptoms such as fatigue, weakness, muscle cramps, and abnormal heart rhythms. Low magnesium intake may also contribute to a variety of less specific symptoms. Common signs that magnesium levels may be low include:

  • Muscle cramps or spasms, especially at night
  • Difficulty falling or staying asleep
  • Low energy or persistent fatigue
  • Headaches or migraines
  • Anxiety or heightened irritability
  • Brain fog or difficulty concentrating
  • Constipation
  • Tingling or numbness in the hands or feet
  • Heart palpitations or irregular heartbeat

No single symptom points to deficiency on its own. But a cluster of several of these, particularly in someone eating a typical Western diet, is worth paying attention to.

Who Is at Higher Risk

While low magnesium intake is widespread, certain groups face a more pronounced risk.

Older adults tend to absorb magnesium less efficiently as the digestive system changes with age, and dietary intake often decreases at the same time.

People with type 2 diabetes or insulin resistance lose more magnesium through urine, and chronic deficiency has been associated with worsening insulin sensitivity in multiple studies. (5) The relationship appears to run in both directions, meaning low magnesium may contribute to insulin resistance, and insulin resistance may drive further magnesium loss.

Those with digestive conditions such as Crohn’s disease, celiac disease, or other conditions affecting nutrient absorption may have difficulty retaining adequate magnesium regardless of diet.

For these groups, dietary changes alone are unlikely to close the gap.

Magnesium-Rich Foods Still Worth Eating

Even knowing the limits of diet alone, food remains a meaningful part of the picture. Building meals around higher-magnesium ingredients still contributes, and some options are more practical than others to include regularly.

Foods with notable magnesium content include:

  • Boiled spinach (½ cup): approximately 79 mg
  • Mackerel (3 oz): approximately 83 mg
  • Cashews (1 oz): approximately 73 mg
  • Swiss chard (½ cup): approximately 75 mg
  • Almonds (1 oz): approximately 75 mg
  • Black-eyed peas, boiled (½ cup): approximately 46 mg
  • Unsweetened cocoa (2 tbsp): approximately 52 mg
  • Oatmeal (½ cup): approximately 32 mg
  • Salmon (3 oz): approximately 26 mg
  • Artichoke (1 medium): approximately 50 mg

These are useful additions to a regular diet. The difficulty is that consistently reaching 300 to 400 mg per day from food alone requires a level of dietary discipline that most people do not sustain.

Why Supplementation Is Worth Considering

A lot of people have tried magnesium supplements before and felt like nothing happened. Sometimes that comes down to form.

Not all magnesium supplements behave the same way in the body. The form of magnesium determines how much is actually absorbed and how the digestive system responds. Magnesium oxide, one of the most common forms found in drugstores, is inexpensive and widely available, but research consistently shows it has relatively poor absorption rates. Organic forms, including magnesium glycinate, malate, and citrate, tend to be more bioavailable and better tolerated. (6)

This does not mean loading up on high-dose supplements without thought. Kidney function matters when it comes to magnesium excretion, and anyone with a kidney condition should consult a healthcare provider before supplementing. For most healthy adults, though, consistent supplementation with a well-absorbed form is generally considered safe and practical.

As with any supplement, more is not always better. Adults should avoid exceeding recommended supplemental doses unless advised by a healthcare professional, particularly because excessive magnesium intake from supplements can cause digestive side effects and may not be appropriate for everyone.

One more thing worth knowing: magnesium works alongside other nutrients, particularly vitamin D and potassium. If levels remain stubbornly low despite supplementation, those relationships may be part of the picture. It is worth looking at the broader nutritional context, not just magnesium in isolation.

Where to Start

Eating more whole foods is still the right foundation. Dark leafy greens, nuts, seeds, and legumes all contribute meaningful amounts of magnesium, and they come packaged with other nutrients that support absorption. That matters.

But for most adults eating a modern diet, food alone is unlikely to close the gap. Some research suggests that changes in agriculture, food processing, and dietary habits have made it harder to obtain optimal magnesium levels from food alone. At the same time, many of the foods that naturally contain magnesium are eaten less often than they once were.

Paying attention to symptoms is a reasonable first step. If you regularly experience disrupted sleep, muscle cramps, low energy, or headaches, and you have not given magnesium serious consideration, it may be worth discussing with your healthcare provider. The research connecting magnesium status to these experiences continues to grow, particularly in populations that do not meet recommended intake levels.

Getting enough magnesium is not complicated. It mostly requires making it a consistent priority rather than an afterthought.
